How to calculate bulking/lean bulk macros (EN): bulking is the controlled muscle mass gain phase with moderate caloric surplus. The modern optimal strategy is lean bulk: moderate caloric surplus (+200/+350/+500 kcal/day) with protein 1.9 g/kg for muscle hypertrophy, fat 1.0 g/kg for hormonal optimization, high carbs from surplus for intense training energy and glycogen. The calculator implements Helms 2014 lean bulk standard (J Int Soc Sports Nutr 11:20) and Schoenfeld-Aragon-Slater 2019 on nutrient timing. Bulking must be controlled to avoid excessive fat gain (old 80s-90s dirty bulking now obsolete). Helms 2014 lean bulk macro formula
Bulking calories = TDEE + surplus; moderate surplus +200/+350/+500 kcal/day for 0.5-1 lb/week gain (1 lb muscle = 2,200-3,500 kcal theoretical).
Protein 1.9 g/kg/day (Helms 2014 lean bulk; ISSN 2017 1.6-2.2 hypertrophy; Morton-Murphy-Stokes-Phillips BJSM 52:376 2018 plateau at 1.62 g/kg in trained subjects).
Fat 1.0 g/kg/day (Helms 2014 optimal for testosterone IGF-1 anabolism hormones; range 0.8-1.5 g/kg; prefer EVOO extra virgin olive oil, nuts, seeds, fatty fish EPA DHA, avocado).
Carbohydrates = (calories - protein_kcal - fat_kcal) / 4; varies 4-6 g/kg in moderate bulk, up to 8-10 g/kg in elite endurance or intense strength athletes; prefer low-medium GI carbs whole grains, basmati brown rice, oats, sweet potatoes, legumes, fruit.
Example male 75 kg TDEE 2600 surplus +350: cal=2950; P=1.9*75=143 g (572 kcal); F=1.0*75=75 g (675 kcal); C=(2950-572-675)/4=426 g (1704 kcal); ratio P/C/F = 19/58/23%.
Meal distribution: 4-5 meals 30-40 g protein every 3-4 hours (Schoenfeld-Aragon 2018 optimal MPS); peri-workout 30 g whey + 30-40 g carb pre/post training (Aragon-Schoenfeld 2013).
Muscle gain rate (Helms-Aragon-Schoenfeld 2014 + Slater 2019 AIS): novices 0.25-0.5%/week weight (= 1-2 kg/month, 2-4 lb), intermediates 0.1-0.2%/week (= 0.4-0.8 kg/month, 1-2 lb), advanced 0.05-0.1%/week (= 0.2-0.4 kg/month, 0.5-1 lb), elite plateau (Brad Schoenfeld McDonald curve), women 50-70% of men.
History bulking from 80s dirty bulk to Helms lean bulk 2014
In the 80s-90s dirty bulking was bodybuilder practice with 5000-8000 kcal/day aggressive surplus +1000/+2000 kcal accumulating 30-50% fat (Tom Platz, Lou Ferrigno, Markus Ruhl). Negative results: BF% +10-15% gain, gynecomastia, hypertension, dyslipidemia, reduced insulin sensitivity.
Eric Helms AUT University Auckland New Zealand 2014 (J Int Soc Sports Nutr 11:20) codified modern lean bulk: surplus +5-10% TDEE (200-500 kcal/day), protein 1.9 g/kg, fat 1 g/kg, carbs remainder, gain 0.25-0.5%/week novices and intermediates.
Brad Schoenfeld CUNY New York and Alan Aragon published influential 2013-2018 reviews on peri-workout nutrient timing, per-meal protein distribution, optimal hypertrophy surplus.
Greg Slater 2019 AIS Australian Institute of Sport characterized muscle gain rate: novices 1-2 kg/month, intermediates 0.4-0.8 kg/month, advanced 0.2-0.4 kg/month, elite plateau.
Lyle McDonald popularized the muscle gain curve with plateau after 5-10 years natural training.
Lou Schuler-Aragon wrote bestseller The Lean Muscle Diet 2014.
Volume Hypertrophy Schoenfeld 2017 meta-analysis Med Sci Sports Exerc 49:765 recommends 10-20 sets/week per muscle group for optimal hypertrophy. In USA WNBF World Natural Bodybuilding Federation Cleveland Ohio, NPC Pittsburgh, INBA, IFPA tested federations promote lean bulking with FFMI 25 natural cap (Kouri-Pope 1995 McLean Hospital Belmont MA Harvard).

Bulking model limitations
Muscle gain rate physiologically limited (Helms-Aragon-Schoenfeld 2014, Slater 2019 AIS): novices 1-2 kg/month, intermediates 0.4-0.8 kg/month, advanced 0.2-0.4 kg/month, elite plateau (McDonald curve). Surplus >500 kcal/day produces excess fat without additional muscle gain (Iraki 2019 dose-response Sports analysis).
Genetics: maximum natural FFMI variability 22-25 (Kouri-Pope 1995 limit, Hubbard 2010 outliers up to 28).
Sex differences: women gain 50-70% of men's muscle (10-20x lower baseline testosterone).
Age: anabolic resistance over 50 yrs requires more pronounced surplus and protein 30-40 g per meal (vs 20 g youth).
Body Recomposition (recomp): losing fat + gaining muscle at constant weight only possible in novices, returners, obese BMI >30, athletes on high protein 2.2-2.4 g/kg with optimal training stimulus (Barakat 2020 Sports).
Muscle plateau: after 3-5 years intense training gain slows <0.1%/week; periodization, deload weeks, exercise variation needed.
Body composition measurements monthly: BIA InBody Tanita SECA, skinfold Durnin-Womersley 4-site, BodPod, DEXA gold standard; weekly progress photos for composition tracking.
Competitive athletes: advanced Helms 2014 protocols with peri-workout nutrition 30 g whey + 30-40 g carbs, creatine monohydrate 5 g/day loading 20 g/day x 5 days then 3-5 g/day maintenance (gold standard ergogenic ISSN 2017).
Common bulking errors
Common errors: excessive dirty bulking >+1000 kcal/day (Tom Platz 80s era now obsolete; excess fat, gynecomastia, dyslipidemia, reduced insulin sensitivity); excessive protein >2.5 g/kg in bulk (above 1.62 g/kg MPS plateau Morton-Phillips 2018); fat too low <0.7 g/kg (hormonal compromise even in bulk); expecting linear muscle gain (5-10% weekly weight is water/glycogen variation); excessive volume training >25 sets/week/muscle group (over-reaching, increased cortisol, reduced MPS); ignoring peri-workout carb timing (30-40 g pre/post training improves performance and MPS Aragon-Schoenfeld 2013); not monitoring body composition (BF% weekly progress to avoid excess fat gain >2% per month); excessive cardio in bulking (reduces effective surplus); supplements before basic nutrition (food first; creatine #1 effective ergogenic ISSN 2017); dirty bulking pre-vacation (cortisol stress + alcohol sabotages composition); confusing bulking with recomp (recomp only novices/returners; lean bulk minimal surplus for intermediates-advanced).
